Hashimoto's 7-Day Meal Plan: Free Printable + Shopping List

If you've been recently diagnosed with Hashimoto's thyroiditis — or your TPO antibodies are climbing despite "normal" TSH — the most common question is: what do I actually eat this week?

This 7-day plan is built around the four nutritional pillars that consistently move the needle in Hashimoto's care: gluten-free, selenium-sufficient, anti-inflammatory, and blood-sugar stable. It's the same template we use as a starting point in clinic.

Why These 4 Pillars

  1. Gluten-free — molecular mimicry between gliadin and thyroid tissue is plausible in genetically susceptible patients; small trials show TPO antibody reduction.
  2. Selenium 100–200 mcg/day — clearest mineral evidence for lowering TPO antibodies.
  3. Anti-inflammatory — Hashimoto's is autoimmune; baseline inflammation drives flares.
  4. Blood-sugar stable — insulin spikes worsen autoimmunity and energy.

Daily Targets

  • Protein: 1.2–1.6 g/kg body weight
  • Selenium: 1–2 Brazil nuts/day OR sardines/tuna 3x/week
  • Zinc: 8–11 mg (oysters, beef, pumpkin seeds)
  • Iron: avoid taking with thyroid meds (separate by 4 hours)
  • Carbs: low-GI, fiber-anchored
  • Fluid: 2–2.5L

The 7-Day Meal Plan

Day 1 — Monday

  • Breakfast: 3-egg veggie omelet, ½ avocado, 1 slice GF sourdough.
  • Lunch: Grilled chicken thigh, quinoa, spinach + cucumber + EVOO.
  • Dinner: Wild salmon (selenium ★), roasted sweet potato, broccoli.
  • Snack: 1 Brazil nut + Greek yogurt + berries.

Day 2 — Tuesday

  • Breakfast: GF oats + chia + almond butter + blueberries.
  • Lunch: Tuna + white bean + arugula salad with EVOO + lemon.
  • Dinner: Beef stir-fry with broccoli, bok choy, brown rice.
  • Snack: Apple + 1 tbsp almond butter.

Day 3 — Wednesday

  • Breakfast: Cottage cheese + ground flax + pumpkin seeds + pear.
  • Lunch: Lentil soup + side salad with EVOO.
  • Dinner: Roast chicken thighs, mashed sweet potato, kale.
  • Snack: Hard-boiled eggs + carrot sticks.

Day 4 — Thursday

  • Breakfast: Smoothie — kefir, berries, spinach, ground flax, whey isolate.
  • Lunch: Tempeh poke bowl, brown rice, cucumber, edamame, ginger.
  • Dinner: Sardines on GF toast (selenium + omega-3 ★), big salad.
  • Snack: Greek yogurt + 1 Brazil nut + raspberries.

Day 5 — Friday

  • Breakfast: Veggie omelet + smoked salmon + spinach.
  • Lunch: Mediterranean grain bowl: quinoa, chickpeas, cucumber, olives, feta, EVOO.
  • Dinner: Cod, lentils, roasted zucchini.
  • Snack: Dark chocolate (≥85%) + walnuts.

Day 6 — Saturday

  • Breakfast: GF buckwheat pancakes + berries + Greek yogurt.
  • Lunch: Big leafy salad + grilled chicken + 2 boiled eggs.
  • Dinner: Lamb + cauliflower stew, spinach.
  • Snack: Hummus + bell pepper sticks.

Day 7 — Sunday

  • Breakfast: 3-egg scramble + sautéed mushrooms + avocado + GF toast.
  • Lunch: Salmon + quinoa + roasted vegetable bowl.
  • Dinner: Roast chicken, root vegetables, big green salad.
  • Snack: Berries + 1 Brazil nut + Greek yogurt.

Proteins: 1 whole chicken, 1 lb chicken thighs, 1 lb wild salmon, 2 cans tuna, 2 cans sardines, 1 lb beef stir-fry, 1 lb lamb, ½ lb cod, 1 block tempeh, 1 dozen pasture eggs, smoked salmon, Greek yogurt, kefir, cottage cheese.

Vegetables: spinach, kale, broccoli, bok choy, sweet potato, zucchini, mushrooms, cauliflower, carrots, cucumber, bell peppers, mixed greens, avocados, lemons.

Fruits: blueberries, raspberries, strawberries, pears, apples.

Grains/legumes: GF sourdough, GF oats, quinoa, brown rice, lentils, chickpeas, white beans.

Fats/seeds/nuts: EVOO, ground flax, chia, pumpkin seeds, walnuts, almond butter, Brazil nuts (selenium), dark chocolate ≥85%.

Pantry: tahini, hummus, olives, feta, ginger, herbs, GF buckwheat flour.

What to Avoid This Week

  • All gluten-containing grains
  • Ultra-processed foods, sugar-sweetened drinks
  • Excess raw cruciferous (cooked is fine — debunking the goitrogen myth at normal intakes)
  • Soy isolates near thyroid medication time
  • Iron supplements within 4 hours of levothyroxine

FAQ

Will this lower my TPO antibodies? In published trials, gluten-free + selenium-sufficient eating reduces TPO antibodies in a meaningful subset of patients within 3–6 months. Individual response varies.

Do I need to be dairy-free? Not by default. If you have persistent symptoms or co-existing acne/eczema, trial a 6-week dairy elimination.

Is this plan safe while on levothyroxine? Yes — separate medication from coffee, calcium, iron, and high-fiber meals by ~4 hours.
